Sleep optimization
The science of regeneration from iFitCore
The Power of the Circadian Rhythm
Sleep doesn't start in the bedroom, it starts with the first light of the morning. Our biological clock (circadian rhythm) regulates our body temperature and hormone production. If natural light hits our retinas within 10 minutes of waking, our brains will shut down melatonin and start the cortisol cycle, which will help us fall asleep exactly 12-14 hours later.
The blue light trap: In the evening, the blue light from screens tricks the brain into thinking it's daytime. This blocks melatonin, so even if we go to bed, the deep sleep phase will be significantly delayed.
Morning sunlight: 10 minutes
Evening blue light filter: ON
Environmental Parameters
The bedroom should be a “sanctuary” used only for rest. Two critical factors determine the quality of deep sleep (REM): temperature and darkness.
- Temperature: Our bodies need to cool down to fall asleep. The ideal room temperature is 18.3°C. In a warm room, the body is constantly trying to cool itself, which increases the heart rate.
- Darkness: Even the photoreceptors in our skin sense light. Use blackout curtains or a sleep mask to ensure uninterrupted melatonin production.
18 - 20 °C
The 10-3-2-1-0 Protocol
For successful regeneration, it's not enough to just fall into bed. You need a countdown that prepares your nervous system for the transition:
10 hours before: No more caffeine.
3 hours before: No heavy food and alcohol.
2 hours before: No work or stress.
1 hour before: No screens (TV, mobile).
0: There is no snooze button on the alarm clock in the morning.
Turn off the digital world 60 minutes before your planned bedtime.
Supplements and Alcohol
Many people believe that alcohol helps them sleep. The truth is: alcohol only makes you sleepy, but it kills the quality of your sleep by raising your body temperature and causing micro-arousals.
Supporting Supplements: Magnesium (especially the bisglycinate form) helps relax muscles and calm GABA receptors. It is not a sleeping pill, but a natural relaxation mineral.
Magnesium bisglycinate
45 minutes before bedtime.
